Check whether the label refers to prepared or unprepared food
Some labels describe the product as sold. Others provide separate information for the prepared version.
A dry pasta label normally gives nutrition for dry pasta. A boxed meal may show values for the dry product and another set of values after adding milk, butter, or another ingredient.
Use the version that matches what you tracked. Add any ingredients separately when the label does not include them.
Step 2: Use a Food Scale Correctly
A food scale removes much of the guesswork from portion tracking.
Place your plate, bowl, or container on the scale. Press the tare button so the display returns to zero. Add the food and record the weight.
You can repeat this process for each ingredient by pressing tare again before adding the next item.

Meat usually loses water during cooking, so 100 grams of cooked meat often contains more protein and calories than 100 grams of the same meat in its raw state. Rice and pasta absorb water, so their cooked weight rises even though water adds no calories.

Use this simple rule: Match the condition of the food to the condition named in the nutrition entry.
If you weigh raw chicken, choose an entry for raw chicken. If you weigh cooked chicken, choose an entry for cooked chicken.

Either method can work.

Food databases can contain several entries for the same food. Some come from official databases, some come from manufacturers, and some may come from users.
These entries do not always agree.
Research comparing dietary tracking tools has found meaningful differences in features and nutrient estimates between apps. A recent validation study also found that the quality of manual and automated food logging can vary between tools and nutrients.
Take a few seconds to inspect an entry before using it.
For packaged foods, compare the entry with the label in your hand. Make sure the calories, serving size, protein, carbohydrates, and fat match.
For basic foods, choose an entry that clearly describes:
- The exact food
- Raw or cooked condition
- Added fat or no added fat
- Skin, bone, or edible portion
- Preparation method when relevant
- A serving option in grams
Save reliable foods you use often
Once you find the correct entry for your usual bread, yoghurt, rice, cereal, or protein powder, reuse it.
Repeatedly choosing a new entry can create unnecessary variation. Saving regular foods also makes tracking much faster.
Create a custom food when an entry does not match
Enter the label values manually when you cannot find an accurate match.
Use the serving size shown on the package and copy the calories, protein, carbohydrates, and fat. Check your numbers before saving.
A custom entry takes one or two minutes to create, but you can use it every time you buy the same product.
Step 5: Record Every Ingredient That Adds Meaningful Nutrition
Many tracking errors come from foods people forget rather than foods they misunderstand.
A chicken salad may look simple, but its full nutrition can include:
- Chicken
- Oil used for cooking
- Salad dressing
- Cheese
- Croutons
- Seeds or nuts

Prelogging also gives you time to adjust.

For breakfast, that may involve eggs, egg whites, Greek yoghurt, cottage cheese, milk, tofu, or another suitable food. Lunch and dinner may include meat, poultry, fish, beans, lentils, tofu, tempeh, dairy, or a combination of foods.
After choosing protein, add your preferred carbohydrate, vegetables or fruit, and a suitable source of fat.
Spread protein across several meals
You do not need to divide protein into perfectly equal portions. However, reaching a large target usually becomes easier when several meals contribute a meaningful amount.
Suppose your target equals 140 grams.
You might divide it like this:

You can build dinner around a strong protein source, include a moderate carbohydrate portion, and add enough fat to complete the meal.
Now imagine that only 300 calories remain, but you still need 60 grams of protein. That target will feel much harder to reach because 60 grams of protein alone provides about 240 calories.
This situation usually means that earlier meals need adjustment. Do not punish yourself by skipping dinner or eating an unpleasant plate of protein simply to make the app look perfect. Finish the day sensibly, learn from the pattern, and plan more protein earlier tomorrow.
Step 9: Aim for a Useful Range, Not a Perfect Score
Your body does not reset because you finished the day three grams above your fat target.
Nutrition labels round values. Portions vary. Food databases use averages. Restaurant meals rarely match published figures exactly. Even careful tracking cannot produce absolute precision.
I recommend treating targets as centres rather than narrow pass or fail lines.
A practical daily approach may look like this:

That day counts as close enough. The person reached the protein target, remained close to calories, and ate a balanced mixture of foods.
Trying to remove three grams of fat or add exactly five grams of carbohydrates would not improve the result in a meaningful way.
How to Track Homemade Meals
Homemade meals can look difficult because one pot may contain several ingredients.
Do not search for a generic entry such as “homemade chicken curry” and assume that it matches your recipe. Another person may use more oil, less chicken, coconut milk, cream, or a completely different serving size.
Track each ingredient or create a recipe.
The most accurate practical recipe method
Weigh each ingredient before cooking and record it.
After cooking, weigh the finished food in a separate container. Remember to subtract the container’s weight.
Suppose the full recipe weighs 1,800 grams and contains 2,400 calories. Your portion weighs 450 grams.
Your portion represents: 450 ÷ 1,800 = 0.25
Your serving contains 25 percent of the recipe: 2,400 × 0.25 = 600 calories
Use the same fraction for protein, carbohydrates, and fat.
This method works even when your portions differ in size. You do not need to divide the pot into visually identical servings.

Cooking oil can create confusion because some oil remains in the pan while some enters the food.
For ordinary home tracking, record the amount you added to the recipe. This approach may slightly overestimate your intake when oil remains behind, but it creates a consistent and practical method.

For example, if you add 20 grams of oil to four equal portions, record approximately 5 grams per portion.

A meal may contain 700 to 900 calories rather than exactly 782 calories. That range communicates the uncertainty more honestly.
Do not skip tracking the meal because you cannot make it perfect. A reasonable estimate gives you more information than no entry at all.
How to Track Food When You Cannot Weigh It
You will not always have a scale.
You may eat at a friend’s home, attend an event, travel, or prepare food in a situation where weighing every ingredient would feel inappropriate.
Use familiar portions and visual estimates.
A palm sized piece of cooked meat can help you estimate a protein portion. A cupped hand can provide a rough guide for rice, pasta, or another carbohydrate. A thumb sized amount can help you estimate spreads or fats.
