Choosing an activity level often feels like the hardest part of using a TDEE calculator.

Your age, height, and weight are easy to enter. Your activity level requires judgement.

You may work at a desk but train four times a week. You may never visit a gym but spend every working day walking, lifting, and standing. You may run several times a week, yet sit for most of the remaining hours.

Which option should you choose?

I recommend looking at your complete week rather than counting workouts alone. Your job, daily walking, household movement, exercise duration, training intensity, and rest days all contribute to your total activity.

Here is the practical answer: Choose sedentary when you spend most of the day sitting and complete little purposeful activity. Choose lightly active when you have a mostly seated routine but add regular walking or a few meaningful workouts. Choose moderately active when both your daily movement and planned exercise contribute substantially to your week. Reserve very active and extra active for demanding training, physical work, or a combination of both.

When two levels seem possible, start with the lower one. Track your calorie intake and average weight for two to three weeks, then adjust according to what actually happens.

The activity category gives you an estimate. Your real results help you correct it.

Why Your TDEE Activity Level Matters

Your total daily energy expenditure, or TDEE, estimates how many calories your body uses during a complete day.

It includes the energy your body needs at rest, the calories used for digestion, your normal daily movement, and planned exercise. A TDEE calculator usually begins with your basal metabolic rate, then applies an activity multiplier to account for everything you do beyond complete rest.

The calculator offers five activity options:

These labels provide a useful starting structure, but they cannot describe every lifestyle perfectly. Macro & Meals uses the five common categories shown above, while the National Academies uses four broader physical activity categories in its energy requirement equations: inactive, low active, active, and very active. The National Academies also explains that physical activity reflects occupation, transport, recreation, sleep patterns, and environmental factors.

This difference tells us something important.

You should not choose an activity level only because you exercise a certain number of days. The category needs to represent your entire routine.

How Much Can the Activity Level Change Your Result?

A small change in the multiplier can create a meaningful difference in estimated calories.

Suppose your estimated BMR equals 1,600 calories.

Choosing moderately active instead of lightly active raises the estimate by 280 calories per day.

Choosing very active instead of sedentary raises it by 840 calories.

These differences can affect whether you maintain, lose, or gain weight. They can also make a calorie plan feel much easier or much harder than expected.

This does not mean you should fear choosing the wrong option. It means you should choose thoughtfully and treat the result as a starting estimate.

Do Not Choose an Activity Level From Exercise Days Alone

Many TDEE calculators describe activity levels through the number of days you exercise.

That description helps, but it leaves out several important details.

A 20 minute easy walk does not create the same energy demand as a 90 minute run. A relaxed strength session with long rest periods does not match a continuous high intensity class. A person who trains three times but takes very few steps may use less energy than someone who never trains but spends eight hours walking during work.

The 2024 Adult Compendium of Physical Activities includes more than 1,100 activities because different movements have very different energy costs. It covers work, transport, household tasks, sports, conditioning, and leisure rather than treating every form of activity as equal.

When I choose an activity level, I consider four parts of the week:

  1. Work and study
  2. Everyday movement
  3. Planned exercise
  4. Weekly consistency

You need all four parts to see the full picture.

Start With Your Work and Daily Routine

Your normal day often matters more than one workout.

Think about the hours between waking and sleeping. Ask how much time you spend sitting, standing, walking, carrying objects, climbing stairs, or completing physical tasks.

A person who works at a computer may sit for eight or nine hours. Even with a workout in the evening, most of the day remains physically quiet.

A shop worker, nurse, restaurant employee, teacher, warehouse worker, cleaner, delivery worker, or construction worker may spend much more time standing and moving. That activity can add up even when the person never calls it exercise.

The National Academies describes physical activity as the most variable part of total energy expenditure. It includes normal living, occupation, transport, and recreation, not just planned workouts.

A mostly seated routine

You probably have a mostly seated routine when you:

  • Work or study at a desk
  • Drive for much of the day
  • Spend most free time sitting
  • Take few walking breaks
  • Complete little physical household work
  • Rely on planned workouts for most movement

This routine often fits sedentary or lightly active, depending on your exercise and walking.

A routine with regular movement

You may have a regularly active routine when you:

  • Walk frequently during work
  • Stand for several hours
  • Use stairs throughout the day
  • Complete active household or caring duties
  • Walk or cycle for transport
  • Move regularly even when you do not exercise

This routine may move you towards lightly active or moderately active.

A physically demanding routine

A physically demanding job may involve:

  • Carrying or moving loads
  • Repeated lifting
  • Long periods of walking
  • Climbing
  • Manual outdoor work
  • Sustained physical effort across most of the shift

This type of work may support a very active selection, especially when you also train outside work.

The job title alone cannot give you the answer. Two people with the same job may complete different tasks, work different shift lengths, and move at different intensities.

Look at what you actually do.

Consider Your Everyday Movement

Everyday movement includes activity that does not belong to a planned exercise session.

Researchers often call this nonexercise activity thermogenesis. It includes walking around your home, standing, shopping, cooking, cleaning, climbing stairs, changing posture, completing errands, and fidgeting. This part of energy expenditure can vary substantially between people.

This explains why two office workers can have different calorie needs.

One may drive to work, sit all day, take the lift, order food, and relax on the sofa after training.

The other may walk to public transport, take regular movement breaks, use stairs, shop on foot, prepare meals, and complete active household tasks.

Both people may record the same number of gym sessions. Their complete activity does not match.

I therefore ask:

  • How much do you walk outside exercise?
  • How often do you stand?
  • Do you move during work?
  • Do you complete physical errands or household tasks?
  • Does your activity drop sharply at weekends?

These questions usually reveal more than asking only how many times you visit the gym.

Can Step Count Help You Choose?

Step count can add useful context, but it should not decide the activity category by itself.

A phone, watch, or pedometer can show whether you normally have very quiet days or spend a large part of the day walking. It can also help you compare your own routine across several weeks.

However, a step count does not capture every form of activity. Strength training, cycling, swimming, rowing, carrying, and physical work may use considerable energy without producing many steps.

Two people can also record the same steps at different speeds, on different terrain, and with different body weights. Their energy expenditure will not necessarily match.

The National Academies recommends using several methods together when identifying an activity category because any single method can misclassify a person. Wearable devices also perform better at counting some forms of movement than estimating total energy expenditure. Research reviews have found that wrist devices can produce substantial errors when estimating calories burned.

Use steps as one clue. Do not treat a particular step number as automatic proof that you belong in one multiplier.

Look at Exercise Duration, Not Only Frequency

Exercise frequency tells you how often you train. It does not tell you how much activity you complete.

Imagine two people who both exercise four times a week.

The first person completes four 20 minute sessions at an easy pace.

The second completes four 75 minute sessions that include demanding running, cycling, or sport.

Both can honestly say they exercise four days a week. Their weekly activity levels differ greatly.

When reviewing your training, consider:

  • How many sessions you complete
  • How long each session lasts
  • How physically demanding it feels
  • How much rest the session includes
  • Whether you move continuously
  • Whether your routine changes from week to week

You do not need to calculate every minute perfectly. You need an honest picture of your usual workload.

A workout that appears on your calendar but gets skipped regularly should not influence the activity category. Choose based on what you normally complete, not what your programme says you should complete.

Learn the Difference Between Light, Moderate, and Vigorous Exercise

The words light, moderate, and vigorous describe intensity, not how much you enjoy or dislike an activity.

The talk test gives you a simple way to judge aerobic intensity.

During moderate activity, you can usually talk but cannot sing comfortably. During vigorous activity, you may only manage a few words before pausing for breath.

Light activity

Light movement raises energy use above rest but usually does not make you breathe much harder.

Examples may include slow walking, gentle mobility work, easy household tasks, or relaxed cycling.

Light activity still counts as movement. However, one or two short light sessions do not usually justify a high TDEE multiplier.

Moderate activity

Moderate activity raises your breathing and heart rate noticeably. You can still speak in sentences, but singing becomes difficult.

Examples can include brisk walking, steady cycling, active dancing, swimming at a comfortable pace, or a fitness class performed at a controlled effort. The exact intensity depends on the individual. A pace that feels moderate for one person may feel light or vigorous for another.

Vigorous activity

Vigorous activity makes conversation difficult. You can normally say only a few words before taking another breath.

Running, fast cycling, demanding sport, and intense conditioning may reach this level.

Do not describe every workout as vigorous because it felt difficult. Training experience, fitness, temperature, fatigue, and exercise selection can all affect perceived effort.

How Strength Training Fits Into Your Activity Level

Strength training counts as physical activity, but it can be difficult to compare with continuous cardio.

A strength session may last an hour, yet part of that time may involve resting between sets, adjusting equipment, or preparing for the next exercise. Another session may use circuits, short rests, and large movements that keep the person active for most of the hour.

Both sessions can provide valuable training. They may not use the same amount of energy.

Do not choose very active simply because you lift weights five days a week. Look at session length, effort, total weekly volume, daily movement, and what you do outside the gym.

A desk worker who completes three or four ordinary strength sessions may fit lightly active or moderately active. A person who completes demanding strength and conditioning sessions while also working a physical job may fit very active.

The goal does not involve reducing strength training to a calorie number. Strength training supports muscle, strength, physical function, and long term health even when a session burns fewer calories than you expected.

What Each TDEE Activity Level Usually Looks Like

The descriptions below offer practical starting points. They do not create rigid definitions.

Sedentary

Choose sedentary when most of your day involves sitting and you complete little planned exercise or regular walking.

A sedentary routine may include a desk job, driving to most places, limited household activity, and long periods of sitting during free time.

You do not need to remain completely motionless to choose sedentary. The category already allows for the basic movement required for normal living.

You may still walk around the home, shop, prepare meals, and complete ordinary tasks. Sedentary does not mean bedridden.

A typical starting profile may look like this:

  • Mostly seated work or study
  • Little purposeful walking
  • No regular exercise, or only occasional short sessions
  • Quiet weekends
  • Low physical demand throughout most of the week

Choose this level honestly when it reflects your routine. Selecting sedentary does not judge your fitness, health, or motivation. It only helps the calculator estimate energy use.

Example: A person works from home at a computer, drives for errands, does not exercise regularly, and spends most evenings sitting. Sedentary provides a reasonable starting selection.

Lightly Active

Choose lightly active when you have a mostly seated life but add consistent walking or a few meaningful exercise sessions.

This category often suits people who work at a desk but exercise one to three times a week. It can also suit someone who does not follow a formal programme but walks regularly and stays reasonably mobile during the day.

The key word is consistent.

One long walk every few weeks does not change a sedentary routine into a lightly active one. Regular activity across most weeks does.

A lightly active profile may include:

  • Mostly seated work
  • Some purposeful walking
  • Two or three workouts during a usual week
  • Light recreational activity
  • A modest amount of standing and household movement

Example 1: A person works at a desk, walks for 30 minutes on several days, and completes two strength sessions each week. Lightly active offers a sensible starting point.

Example 2: A person works at a desk and completes three hard gym sessions, but takes very few steps and sits for most of every day. I would usually start with lightly active rather than automatically choosing moderate. The gym sessions matter, but the rest of the routine remains quiet.

Moderately Active

Choose moderately active when regular daily movement and planned exercise both make a meaningful contribution to your week.

This may include a desk worker who trains several times, walks frequently, and remains active outside the gym. It may also include a person with an active job who completes little formal exercise.

A moderately active profile often includes:

  • Consistent purposeful exercise
  • Regular walking or standing
  • Three to five meaningful weekly sessions
  • An active commute or job
  • Less sitting across the full day
  • A routine that remains active on most weeks

Meeting public health exercise guidelines does not automatically place you in the moderately active TDEE category. Adults should generally aim for at least 150 minutes of moderate activity or 75 minutes of vigorous activity each week for health, but TDEE selection also considers movement outside those sessions.

A person may meet the exercise guideline while remaining seated for nearly every other hour. Another person may exceed moderate total activity through work and transport without completing structured exercise.

Health guidelines and calorie calculator categories answer different questions.

Example 1: A person works at a desk, walks regularly for transport, completes four workouts each week, and stays active during weekends. Moderately active may provide the best starting point.

Example 2: A teacher, retail worker, or healthcare worker spends much of the day standing and walking but only exercises once or twice a week. Moderately active may still fit because occupational movement contributes to the full week.

Very Active

Choose very active when hard exercise, high daily movement, physical work, or a combination of these activities shapes most of your week.

This category requires more than visiting the gym frequently.

A very active person may complete demanding training on most days, work in a physical occupation, walk for much of the day, or combine regular training with a highly active lifestyle.

A very active profile may include:

  • Hard training on most days
  • Long exercise sessions
  • A physical occupation
  • High movement throughout the day
  • Sport practice and competition
  • Limited sitting during the working week

Example 1: A person works in construction, delivery, agriculture, or another physical role and also completes several workouts each week. Very active may provide a reasonable starting estimate.

Example 2: A runner follows a high volume programme, trains most days, completes long sessions, and stays generally active outside training. Very active may fit even when the person works at a desk. The total training demand needs to be genuinely substantial.

Extra Active

Extra active represents the highest option and applies to demanding lifestyles.

It may suit an athlete who trains more than once a day, someone who completes prolonged endurance training, or a person who combines intense exercise with heavy physical labour.

Most people do not need this setting.

Exercising every day does not automatically make you extra active. Seven short or easy sessions can create less total demand than five long and difficult ones.

An extra active profile may include:

  • Multiple daily training sessions
  • Prolonged and demanding sport practice
  • Heavy physical work plus regular training
  • Very high endurance volume
  • Sustained movement for much of the day
  • Few genuinely low activity periods

Example 1: A competitive endurance athlete completes high volume training while also maintaining an active daily routine. Extra active may fit.

Example 2: A labourer completes heavy manual work for long shifts and follows a demanding training programme outside work. The highest setting may provide a reasonable starting point, although individual energy needs can still differ.

Treat this table as a starting guide. Your session length, intensity, job demands, body size, and complete weekly pattern can move you up or down.

What Should You Choose With a Desk Job and Regular Exercise?

This situation causes the most confusion.

A desk job does not force you to choose sedentary when you train regularly. At the same time, several workouts do not erase eight or nine hours of sitting.

I would look at the complete routine.

Desk job with one or two workouts

Lightly active usually provides the better starting estimate, especially when you also walk regularly.

Sedentary may still fit when the sessions remain short or inconsistent and the rest of the week contains very little movement.

Desk job with three or four workouts

Lightly active or moderately active may fit.

Choose lightly active when the workouts form nearly all your movement and you sit for most of the remaining time.

Choose moderately active when the sessions have meaningful duration and intensity, you walk frequently, and you stay active outside training.

Desk job with five or more workouts

Do not choose very active based on frequency alone.

Five short sessions with low daily movement may still fit moderately active. Long and demanding sessions combined with regular walking may justify very active.

The difference lies in total work, not the number displayed on your training calendar.

What Should You Choose With a Physical Job?

A physical job can raise your activity category even when you do not exercise.

Start by looking at your shift:

  • Do you stand in one place, or do you walk continuously?
  • Do you carry objects?
  • Do you climb stairs or ladders?
  • Do you push, pull, lift, or move equipment?
  • How many hours does the work last?
  • How many shifts do you complete?

Standing usually uses more energy than sitting, but standing alone does not automatically create a very active lifestyle. A person who stands behind a counter has a different workload from someone who carries materials throughout a construction site.

An active service or healthcare role may fit lightly active or moderately active. Continuous manual work may fit very active. Heavy labour combined with demanding training may reach extra active.

Rest days matter too. Someone who completes three long physical shifts and spends four quiet days at home needs a weekly average rather than a category based only on the hardest shift.

How to Handle Training Days and Rest Days

TDEE changes from one day to another.

A long training day may use more energy than a rest day. A work shift may use more than a quiet weekend. A TDEE calculator normally gives you an average daily estimate rather than a different result for each day.

I recommend averaging your normal week.

List your typical seven days. Include work, steps, commuting, workouts, household activity, and rest.

Do not build the category around your most active day. Do not build it around your quietest day either.

Some people prefer to eat slightly more on demanding training days and less on rest days. That approach can work, but the average weekly calorie intake still needs to match the goal.

A consistent daily target often works better for beginners because it keeps planning simple.

Should You Use Your Fitness Watch Instead?

A fitness watch can help you track steps, heart rate, workout duration, and activity patterns.

I would not use its calorie number as an exact replacement for TDEE.

Research has found that commercial wrist devices often estimate heart rate more accurately than energy expenditure. Reviews and validation studies have reported substantial variation between devices, activities, and individuals.

A watch may tell you that Tuesday involved more movement than Monday. That comparison can help.

It may not tell you that you burned exactly 684 active calories.

Use the device to observe patterns rather than treating its calorie estimate as a food allowance.

Do Not Add Exercise Calories Twice

A common mistake happens when someone chooses an active multiplier and then adds the watchโ€™s exercise calories to the result.

The activity multiplier already accounts for normal exercise and movement.

Suppose your TDEE calculator gives you 2,400 calories after you select moderately active. Your watch then reports 500 calories from a workout. Eating 2,900 calories assumes the workout sits outside the activity level, even though the multiplier already included regular exercise.

This creates double counting.

Choose one main method.

The simplest method uses an activity multiplier that reflects your average week. You can then adjust the result from real weight and intake data.

People with unusually variable or high level training may use more detailed methods, but those plans require careful tracking and often benefit from professional sports nutrition guidance.

What to Do When You Sit Between Two Activity Levels

Many people do not fit neatly into one category.

You may feel more active than lightly active but less active than moderately active. You may have three demanding workdays and four quiet days. Your training may change from one week to the next.

When you sit between two choices, I recommend starting with the lower option.

This approach does not assume that your metabolism is slow. It simply reduces the risk that an optimistic multiplier gives you more calories than your routine supports.

Follow the starting target for two to three consistent weeks. Then look at your average weight, hunger, energy, training, and recovery.

Move the calorie target upward when the result sits too low.

Move it downward when the result sits too high.

How to Test Whether You Chose Correctly

No online calculator can confirm your exact TDEE from one form.

The National Academies recommends calculating an estimated energy requirement, monitoring body weight over time, and adjusting intake when unwanted gain or loss occurs. It also warns that selecting the wrong physical activity category can introduce error.

You can test your estimate through a simple process.

Keep your routine reasonably consistent

Try to follow a normal schedule during the test period. A week that includes illness, travel, a major event, or unusually high activity may not represent your usual energy needs.

Track your calorie intake

Record food and drinks as accurately as you reasonably can. Include cooking oils, sauces, snacks, drinks, restaurant meals, and changing portion sizes. Tracking errors can make a correct TDEE estimate look wrong.

Monitor your average weight

Weigh under similar conditions when possible. Morning measurements after using the bathroom often create more consistent comparisons.

Do not judge the result from one reading. Body weight changes from day to day because of food, fluids, sodium, stored carbohydrate, and digestive contents. Research shows that short term body weight variation often reflects water and fat free mass rather than immediate changes in body fat.

Compare weekly averages.

Read the result

  • When your average body weight stays broadly stable, your average calorie intake may sit close to your real maintenance needs.
  • When your average weight falls, your intake sits below your current expenditure.
  • When your average weight rises, your intake sits above your current expenditure.

Allow enough time for a trend to appear. Two to three weeks often provides a useful first review, while longer observation gives you more confidence.

How to Adjust After Testing

Suppose the calculator estimates your maintenance needs at 2,300 calories.

You eat close to 2,300 calories for three weeks and your average weight remains stable. The estimate appears useful.

Now suppose your weight falls consistently. Your real TDEE may sit above 2,300, or your recorded intake may sit below your actual target. Review food tracking first, then consider raising calories slightly.

If your weight rises consistently, your real maintenance needs may sit below 2,300, or you may consume more than you record. Review tracking and reduce the target slightly when needed.

I prefer small adjustments rather than switching immediately from one multiplier to another.

Moving from moderately active to lightly active can change the estimate by several hundred calories. You may only need a change of 100 to 200 calories.

Your real body does not know which label you selected. It responds to actual energy intake and expenditure.

How Your Goal Changes What You Do Next

The activity level helps estimate maintenance calories. Your goal determines how you use that estimate.

For maintenance

Begin near your estimated TDEE. Track your average weight and adjust when you see a consistent change that you do not want.

For weight loss

Calculate TDEE first, then create a sensible calorie deficit. Do not choose sedentary only to force the calculator to produce a lower weight loss target. Enter your activity honestly and create the deficit from the resulting maintenance estimate.

For muscle gain

Choose an honest activity level, estimate maintenance, then add a controlled amount of food when a surplus suits your situation. Do not select extra active simply to justify a large calorie target. A large surplus does not force faster muscle growth.

Common Activity Level Mistakes

Counting every gym visit as a hard workout

Time spent inside a gym does not automatically equal high physical demand. Look at what you actually do, how long you move, and how much rest the session includes.

Ignoring a physical job

Some people choose sedentary because they do not exercise, even though they walk, carry, and stand for most of every shift. Your job contributes to TDEE.

Ignoring time spent sitting

Other people choose very active because they train most days, despite sitting for nearly every hour outside the workout. The complete day matters.

Choosing the level you want to be

Use your current routine. Do not select the category that matches a future exercise plan or an ideal version of your week.

Using your best week

An unusually active holiday, sports event, or training week does not represent your normal needs. Choose an average that you can maintain.

Treating health guidelines as TDEE categories

Completing 150 minutes of moderate activity can support health, but it does not automatically determine your calculator multiplier. TDEE also reflects work, transport, walking, household movement, and the rest of the day.

Is working out five days a week moderately active?

It can be, but the answer depends on session length, intensity, and movement outside training. Five short sessions with a seated lifestyle may fit moderately active. Five long and demanding sessions with regular walking may fit very active.

Does walking count towards my TDEE activity level?

Yes. Walking contributes to your daily energy expenditure whether you call it exercise, transport, work, or an ordinary part of your day. Step count cannot determine the multiplier alone, but regular walking can move you above a sedentary lifestyle.

Does standing all day make me lightly active?

Standing uses more energy than sitting, but standing alone may not create the same demand as continuous walking or manual work. A standing job may support lightly active. Regular walking, carrying, and physical tasks may support a higher category.

Does housework count as activity?

My Practical Method for Choosing a TDEE Activity Level

I begin with the personโ€™s ordinary day.

I look at work, commuting, walking, standing, household duties, and time spent sitting. Then I add planned exercise, including its frequency, duration, and intensity. Finally, I average the complete week, including rest days and weekends.

I do not choose a category from workouts alone.

I also do not search for a perfect label. The categories offer broad estimates, and many people sit between two of them.

When the choice remains unclear, I select the lower level and use the result for two to three weeks. I track average calorie intake and body weight, then adjust the calories according to the trend.

This approach works because it accepts what a calculator can and cannot do.

The calculator gives you a sensible starting point.

Your routine and your results give you the final answer.
